What is functional strength training?
Functional strength training (FST) means training your body to be strong in the ways it actually moves in real life. "In reality, functional strength comes from progressively overloading basic patterns like squat, hinge, push, pull and carry with enough structure to actually measure progress week to week." His second warning is about structure: "Random session-hopping means that, without a programme, even for functional training, there's no progression, and without progression, nothing transfers to real life."
What functional training really looks like
Genuinely functional strength training is often less exotic than people expect. It's compound movements, loaded properly, that mirror how your body works as a system. A heavy carry is functional. A squat is functional. A press, a hinge, a row: all functional, because they build strength across full movement patterns that show up everywhere in life.

How to train for functional strength
Build your training around the movement patterns above, loaded with weight that genuinely challenges you. A simple, effective functional session might pair a squat, a hinge, a press, a pull and a carry, performed for sets of 6 to 12 reps with good form, two or three times a week.
This is where a lot of lifters come unstuck, and it's rarely about the exercises themselves. Coach and nutritionist Josie Stobart points to constant programme switching as the first culprit. "Changing the training program too frequently, switching things up in every single session, is never going to grow muscle, because your body needs consistency to adapt," she says. Her approach with clients runs in phases: an early accumulation block "where your body begins to learn the movement and gets comfortable with it, and you start to correct your form," followed by a block that varies the training stimulus with tempo work, pre- and post-fatigue sets and cluster sets, before a final testing phase to measure progress.
The second thing she sees missed is recovery. "A lot of strength lifters do not give themselves a deload week," she says, "then they wonder why they've been stuck at the same weight for so many weeks. It's because they haven't given their body a proper week off, not just a holiday, but a genuine week off from training." A planned deload, sometimes a week and occasionally two, is what lets the body recover and come back stronger.
Progress the same way you would any strength training: add a little weight over time as the movements get easier, a principle called progressive overload. Keep your footing stable, your form clean, and your load meaningful. That's what builds strength you can carry out of the gym and into everything else. How often should you do functional strength training?
Training the major muscle groups at least two days per week is a useful baseline, according to NHS. The training frequency can then be adjusted according to your goals, experience and recovery.
Can functional strength training build muscle?
